The Basic Protocol

Don't overthink this. The protocol is simple and flexible based on what you can handle.

Step 1: Heat (10-20 minutes)

Start in the sauna—infrared or traditional, doesn't matter much.

You're aiming for mild discomfort, not torture. You should be sweating. You should be able to breathe comfortably. If you feel lightheaded or like you need to get out, get out.

Sweet spot: sweating steadily but not struggling.

Step 2: Cold (2-5 minutes)

Get into the cold plunge. Ideal temperature is 45-55°F.

Focus on your breathing. Don't hold your breath—that makes it worse. Slow, controlled breaths help your body adapt.

You'll feel the shock at first—that's normal. After about 30-60 seconds, something shifts. Your body starts to adapt. That shift from "this is terrible" to "okay, I can handle this" is what you're after.

Get out when you feel that shift or hit 5 minutes, whichever comes first.

Step 3: Repeat 2-3 Times

Heat → Cold → Heat → Cold → Heat → Cold

Always end on cold. That's where you get maximum benefit.

Rest between rounds if you need to.

Drink water throughout. You're sweating in the sauna and working hard in the cold. Stay hydrated.

How Often: 2-4 Times Per Week

Consistency beats intensity.

You'll get better results from 2-3 sessions weekly for months than daily sessions for two weeks before you burn out. Build something you can sustain.

Common Questions

"What if I can't handle the full cold time?"

Start shorter. Do 1-2 minutes instead of 5.

Your tolerance builds fast. What feels unbearable in session one will feel manageable by session three or four. Your body adapts quicker than you think.

The cold should be challenging—that's the whole point. You're creating controlled stress. If it was comfortable, it wouldn't work. The goal is staying on the challenging side without crossing into actual harm.


"Can I skip rounds if I'm not feeling it?"

Absolutely. Some days you'll crush three full cycles. Other days, one or two rounds is plenty.

Listen to your body. This should help your recovery, not wreck you.


"What do I need to bring?"

• Water bottle (this is required, not optional) • Towel

• Shower sandals if you want them

• Maybe a second towel if you sweat heavily

When's the best time to do this?

Whenever you'll actually show up.
